Before you begin

Welcome to Pilates for yoga practitioners. This is an editorial practice draft awaiting qualified Pilates review. Firm chair or stable counter; a mat for any floor blocks. Choose only comfortable movements and transfers. Stop for pain, dizziness or feeling unwell. These suggested blocks include short sets and generous rest, not continuous exercise. Keep breathing naturally. The session moves on automatically. Pause whenever you need more time. Keep the page open and the screen unlocked.

1. Standing organisation

Movement 1. Standing organisation. Take time to find this supported starting position. Stand near a stable chair or wall with feet at a comfortable width and knees unlocked. Feel contact beneath the heel and both sides of the forefoot. Let the pelvis and ribs settle over your base of support. Allow the shoulders to rest while you breathe normally. Breath. Use 4 to 6 unforced breaths. Head and eyes. Look ahead at a steady point. Short set. One short check-in, with support if needed. Another option. Keep a hand on a stable support or sit instead. Use support if unsteady; stop for dizziness. Use the remaining time for a short comfortable set and rest. You do not need to keep moving until the next cue.

3 minutes suggested, including short sets and rest.

2. Wall press

Movement 2. Wall press. Finish your short set, rest, then prepare for the next movement in the same position. Stand facing a wall, hands at comfortable shoulder height and width. Step back only a little. Bend the elbows and bring the chest a small distance towards the wall. Keep the body moving as a supported line without the head leading. Press through the hands to return. Breath. Inhale as you approach; exhale to press away. Head and eyes. Look at the wall between the hands. Short set. 5 to 8 repetitions. Another option. Stand closer to the wall. Choose another movement for painful wrists or shoulders. Use the remaining time for a short comfortable set and rest. You do not need to keep moving until the next cue.

4 minutes suggested, including short sets and rest.

3. Supported heel raise

Movement 3. Supported heel raise. Finish your short set, rest, then prepare for the next movement in the same position. Stand facing a stable chair or counter with both hands supported and feet parallel. Rise a small distance onto the balls of both feet. Keep weight distributed across the forefoot without rolling the ankles outward. Lower the heels slowly and reset. Breath. Exhale to rise; inhale to lower. Head and eyes. Look forward; avoid looking down at the feet throughout. Short set. 5 to 8 repetitions. Another option. Keep the lift low or perform seated heel raises. An acutely painful, swollen or injured calf needs assessment rather than this exercise. Use the remaining time for a short comfortable set and rest. You do not need to keep moving until the next cue.

3 minutes suggested, including short sets and rest.

4. Supported weight shift

Movement 4. Supported weight shift. Finish your short set, rest, then prepare for the next movement in the same position. Stand beside a stable counter with one or both hands available for support. Shift a little weight onto one leg without leaning the whole trunk sideways. Unweight the opposite heel; keep the toes down initially. Return to even weight and alternate sides. Breath. Breathe throughout; avoid bracing or breath holding. Head and eyes. Fix the eyes on a stationary point ahead. Short set. 4 to 6 shifts each side, only a few seconds each. Another option. Keep both feet fully down and shift less weight. Do not practise unsupported if at risk of falling. Use the remaining time for a short comfortable set and rest. You do not need to keep moving until the next cue.

Around 1:30 into the block, after earlier guidance:

If you have finished the first side, rest, then practise the other side with the same small range. If you have already completed both sides, rest for the remaining time.

3 minutes suggested, including short sets and rest.

5. Hands-and-knees rock back

Movement 5. Hands-and-knees rock back. Pause before coming to the floor. Use a stable support and your familiar route down. Pause the session for more time. Choose a standing session instead if floor transfers are difficult. Use a padded mat with hands beneath shoulders and knees beneath hips, adjusted for comfort. Send the pelvis a short distance towards the heels. Keep the spine at a comfortable length without forcing the hips to the heels. Return over the knees without dropping between the shoulders. Breath. Exhale to rock back; inhale to return. Head and eyes. Look at the mat between and slightly ahead of the hands. Short set. 4 to 6 slow repetitions. Another option. Use forearms on a stable raised support, or choose seated practice. Avoid painful wrist or knee loading; cushioning does not make painful loading appropriate. Use the remaining time for a short comfortable set and rest. You do not need to keep moving until the next cue.

3 minutes suggested, including short sets and rest.

6. Hands-and-knees arm reach

Movement 6. Hands-and-knees arm reach. Finish your short set, rest, then prepare for the next movement in the same position. Begin on hands and knees, spreading pressure across the supporting hand and both knees. Slide one hand a short distance forward along the mat. If steady, briefly float that hand without rotating the trunk. Return it beneath the shoulder and alternate arms. Breath. Exhale during the reach; inhale to return. Head and eyes. Eyes towards the mat, neck aligned with the spine. Short set. 4 to 6 each arm. Another option. Keep fingertips on the mat throughout. Use seated arm arcs instead if wrist loading is uncomfortable. Use the remaining time for a short comfortable set and rest. You do not need to keep moving until the next cue.

Around 2:00 into the block, after earlier guidance:

If you have finished the first side, rest, then practise the other side with the same small range. If you have already completed both sides, rest for the remaining time.

4 minutes suggested, including short sets and rest.

7. Hands-and-knees leg slide

Movement 7. Hands-and-knees leg slide. Finish your short set, rest, then prepare for the next movement in the same position. Begin on hands and knees on a padded mat with a comfortable middle back position. Slide one foot backward until the leg is comfortably long, keeping toes on the floor. Keep the pelvis facing the mat and avoid a low-back dip. Slide the knee back beneath the hip and alternate. Breath. Exhale as the foot slides back; inhale to return. Head and eyes. Look down without letting the head drop. Short set. 4 to 6 each leg. Another option. Slide a shorter distance. Choose standing hip movement if hands-and-knees support is unsuitable.

8. Prone leg reach

Movement 8. Prone leg reach. Rest first, then turn onto your front using a comfortable route. Choose another position if front lying is unsuitable. Pause for any adjustment. Lie on your front with the forehead supported on folded hands and legs comfortably apart. Lengthen one leg along the mat without lifting the pelvis. If comfortable, let that foot hover a very small distance. Return it to the mat, rest and alternate. Breath. Exhale during the reach; inhale to release. Head and eyes. Forehead supported; look towards the mat. Short set. 4 to 6 each leg. Another option. Keep the foot touching the mat for the whole reach. Choose a standing alternative if front lying is uncomfortable or unsuitable.

9. Swan preparation

Movement 9. Swan preparation. Finish your short set, rest, then prepare for the next movement in the same position. Lie on your front with forearms supported and elbows slightly ahead of the shoulders. Lengthen the crown of the head away from the pelvis. Lift the breastbone a small distance, using the arms only for gentle assistance. Lower slowly and relax between repetitions. Breath. Inhale during the small lift; exhale to lower. Head and eyes. Look diagonally down; keep the back of the neck long. Short set. 3 to 5 comfortable repetitions. Another option. Remain low on folded hands and practise length without lifting. Avoid painful extension and choose another position if lying on the front is unsuitable. Use the remaining time for a short comfortable set and rest. You do not need to keep moving until the next cue.

3 minutes suggested, including short sets and rest.

10. Seated spine length

Movement 10. Seated spine length. Take a rest before moving into a supported seat. If rising from the mat, use your familiar route and a stable support. Do not stand or sit up quickly. Sit on a firm chair with feet flat, or on a raised cushion if floor sitting is familiar. Notice the weight across both sitting bones. Grow gently upward through the crown without lifting the ribs forcefully. Soften excess effort while keeping an easy upright position. Breath. Take 4 to 6 natural breaths; let the ribs move. Head and eyes. Look straight ahead at a comfortable eye level. Short set. One short set, then relax against support. Another option. Use the chair back for support. No single seated shape is ideal for every body; change position if uncomfortable. Use the remaining time for a short comfortable set and rest. You do not need to keep moving until the next cue.

4 minutes suggested, including short sets and rest.

A quiet finish
