Lie with knees bent, feet resting on the mat and the head comfortably supported. Rest hands around the lower ribs.
- Notice the support beneath you.
- Allow the lower ribs to widen gently as you breathe in.
- Let the breath leave without squeezing hard or flattening the back.
Short set: 4–6 comfortable breaths, then rest. Then rest.
Head & eyes: Look comfortably upward; support the head if the chin tips back.
Pause if breathing makes you light-headed; return to your normal breath.

Before you begin
Welcome to Control & coordination. This is an editorial practice draft awaiting qualified Pilates review. Mat and optional folded towel for head or knee support. Choose only comfortable movements and transfers. Stop for pain, dizziness or feeling unwell. These suggested blocks include short sets and generous rest, not continuous exercise. Keep breathing naturally. The session moves on automatically. Pause whenever you need more time. Keep the page open and the screen unlocked.
1. Rib breathing
Movement 1. Rib breathing. Take time to find this supported starting position. Lie with knees bent, feet resting on the mat and the head comfortably supported. Rest hands around the lower ribs. Notice the support beneath you. Allow the lower ribs to widen gently as you breathe in. Let the breath leave without squeezing hard or flattening the back. Breath. Breathe comfortably in and out. Avoid trying to fill the lungs to their maximum. Head and eyes. Look comfortably upward; support the head if the chin tips back. Short set. 4 to 6 comfortable breaths, then rest. Another option. Sit supported in a chair with both feet down. Pause if breathing makes you light-headed; return to your normal breath. Use the remaining time for a short comfortable set and rest. You do not need to keep moving until the next cue.
3 minutes suggested, including short sets and rest.
2. Knee fold
Movement 2. Knee fold. Finish your short set, rest, then prepare for the next movement in the same position. Begin on your back with knees bent and both feet grounded. Float one foot just clear of the mat with the knee bent. Raise it only as far as the pelvis remains comfortable and steady. Lower the foot quietly and repeat with the other leg. Breath. Exhale to float the foot; inhale to lower. Head and eyes. Eyes upward; keep the back of the head heavy. Short set. 4 to 6 each side. Another option. Keep toes on the floor and unweight one heel. Return to heel slides if you cannot move comfortably without straining. Use the remaining time for a short comfortable set and rest. You do not need to keep moving until the next cue.
Around 1:30 into the block, after earlier guidance:
If you have finished the first side, rest, then practise the other side with the same small range. If you have already completed both sides, rest for the remaining time.
3 minutes suggested, including short sets and rest.
3. Single-leg toe tap
Movement 3. Single-leg toe tap. Finish your short set, rest, then prepare for the next movement in the same position. Lie with one foot grounded. Lift the other bent leg towards a comfortable tabletop position only if knee folds are easy. Lower the lifted foot slowly to touch the mat, keeping the knee bent. Return that leg to the same modest height without rocking the pelvis. Put the foot down and rest before changing sides. Breath. Exhale to lower; inhale to lift, or use a steady unforced rhythm. Head and eyes. Eyes upward with the head supported. Short set. 3 to 5 each leg; the other foot stays down. Another option. Return to small knee folds. Return to heel slides if the back arches, strains or becomes painful. Use the remaining time for a short comfortable set and rest. You do not need to keep moving until the next cue.
Around 2:00 into the block, after earlier guidance:
If you have finished the first side, rest, then practise the other side with the same small range. If you have already completed both sides, rest for the remaining time.
4 minutes suggested, including short sets and rest.
4. Hundred preparation
Movement 4. Hundred preparation. Finish your short set, rest, then prepare for the next movement in the same position. Lie with knees bent, feet down and head supported. Keep arms long beside the body. Float the hands slightly clear of the mat. Make small, relaxed arm pulses while the trunk stays settled. Lower the arms and rest before a second short set if desired. Breath. Breathe naturally through 3 to 5 breaths; do not force the classical five-count pattern. Head and eyes. Eyes upward, head resting throughout. Short set. One or two short sets; head and feet remain supported. Another option. Keep the arms resting and practise rib breathing. Keep the supported variation if neck symptoms or spinal-flexion restrictions apply. Use the remaining time for a short comfortable set and rest. You do not need to keep moving until the next cue.
3 minutes suggested, including short sets and rest.
5. Chest-lift preparation
Movement 5. Chest-lift preparation. Finish your short set, rest, then prepare for the next movement in the same position. Lie with feet down and knees bent. Support the head lightly with both hands, elbows within peripheral vision. Make a small nod without jamming the chin towards the chest. Lift the head and upper chest a short distance as one movement. Lower gently and rest fully between repetitions. Breath. Exhale to lift; inhale while lowering. Keep breathing if you pause. Head and eyes. Look towards the thighs without pulling the head forward. Short set. 3 to 5 short repetitions. Another option. Keep the head down and practise rib breathing instead. For osteoporosis, vertebral fracture history or neck symptoms, obtain advice before loaded spinal flexion. Use the remaining time for a short comfortable set and rest. You do not need to keep moving until the next cue.
3 minutes suggested, including short sets and rest.
6. Side-kick preparation
Movement 6. Side-kick preparation. Lower any lifted limb, rest, and turn gently onto one side. Support your head before beginning. Take extra time with the pause button. Lie on your side with head supported, bottom knee bent and top leg extended close to hip height. Move the top leg a small distance forward. Return through the middle and move a small distance behind only if comfortable. Keep the trunk quiet and change sides after your short set. Breath. Inhale forward; exhale as the leg returns or travels gently back. Head and eyes. Eyes forward; head resting. Short set. 4 to 6 small cycles each side. Another option. Rest the top foot lightly on the floor between movements. Avoid forcing hip extension; stop if the back pinches. Use the remaining time for a short comfortable set and rest. You do not need to keep moving until the next cue.
Around 2:30 into the block, after earlier guidance:
If you have finished the first side, rest, then practise the other side with the same small range. If you have already completed both sides, rest for the remaining time.
5 minutes suggested, including short sets and rest.
7. Hands-and-knees arm reach
Movement 7. Hands-and-knees arm reach. Rest, then move carefully onto hands and knees only if this transfer and position are comfortable. Add knee cushioning and pause for more time. Begin on hands and knees, spreading pressure across the supporting hand and both knees. Slide one hand a short distance forward along the mat. If steady, briefly float that hand without rotating the trunk. Return it beneath the shoulder and alternate arms. Breath. Exhale during the reach; inhale to return. Head and eyes. Eyes towards the mat, neck aligned with the spine. Short set. 4 to 6 each arm. Another option. Keep fingertips on the mat throughout. Use seated arm arcs instead if wrist loading is uncomfortable.
8. Hands-and-knees leg slide
Movement 8. Hands-and-knees leg slide. Finish your short set, rest, then prepare for the next movement in the same position. Begin on hands and knees on a padded mat with a comfortable middle back position. Slide one foot backward until the leg is comfortably long, keeping toes on the floor. Keep the pelvis facing the mat and avoid a low-back dip. Slide the knee back beneath the hip and alternate. Breath. Exhale as the foot slides back; inhale to return. Head and eyes. Look down without letting the head drop. Short set. 4 to 6 each leg. Another option. Slide a shorter distance. Choose standing hip movement if hands-and-knees support is unsuitable.
9. Rib breathing
Movement 9. Rib breathing. Pause and come to the mat using a comfortable route. If coming from another lying position, turn slowly through your side. Support your head and feet before continuing.
